Knowing your protein number is the easy part. Hitting 150 grams on a Tuesday, with a job and a normal appetite, is where most people miss. The fix is not more willpower. It is smaller math.
This is the practical half of the protein question. If you have not set a target yet, start with how much protein you actually need. Then come back for how to eat it.
Who 150 Grams Is For
The research range for people who lift is about 1.6 to 2.2 grams per kilogram of bodyweight. For a 180 pound person, that is roughly 125 to 180 grams a day. So 150 sits in the middle. A large meta-analysis of 49 trials found the muscle benefit of extra protein leveled off at about 1.6 grams per kilogram. Going past that is not buying much more muscle.
If you weigh a lot less than 180 pounds, your number is lower. Do the math for your own body before you copy a day of eating from someone twice your size.
Stop Counting To 150. Count To 40, Four Times
Nobody eats 150 grams. They eat breakfast. The useful target is per meal. A review of the evidence on protein per sitting landed on about 0.4 grams per kilogram per meal, across at least four meals. For most adults that is 30 to 40 grams each time.
Four meals at 38 grams is 152. That is the whole plan. Every time you sit down, the question is the same: where is the 35 to 40 grams on this plate?
What A Real Portion Delivers
Most people overestimate what is on the plate. These are cooked or ready-to-eat weights from the USDA food database.
| Food | Portion | Protein |
|---|---|---|
| Chicken breast, roasted | 150 g, about 5 oz | 47 g |
| Salmon, cooked | 170 g, about 6 oz | 38 g |
| Light tuna, canned in water | 100 g, drained | 26 g |
| Firm tofu | 150 g | 26 g |
| Greek yogurt, nonfat | 250 g, about 1 cup | 24 g |
| Cottage cheese, 2% | 200 g | 21 g |
| Lentils, cooked | 200 g, about 1 cup | 18 g |
| Edamame | 150 g | 18 g |
| Eggs, hard-boiled | 2 large | 13 g |
Two eggs is 13 grams. That is the line that surprises people. A two-egg breakfast is a third of what the meal needed.
One Day That Adds Up
- Breakfast, 36 grams. A cup of nonfat Greek yogurt and two hard-boiled eggs.
- Lunch, 47 grams. A 150 gram portion of roasted chicken breast over whatever you like under it.
- Afternoon, 21 grams. A 200 gram bowl of cottage cheese.
- Dinner, 47 grams. A 170 gram piece of salmon with half a cup of lentils.
That is 150 grams, give or take one, with no powder and nothing exotic. The rice, the fruit, and the vegetables are yours to choose. I only counted the anchors.
Where People Lose It
- Breakfast. Toast, a banana, and coffee is about 5 grams. You are now trying to eat 145 grams in two meals.
- The one giant dinner. A huge steak at 8 p.m. does count toward the day. It is just a hard way to live, and it leaves three meals doing nothing.
- Guessing portions. A chicken breast is not a unit. Weigh the food for one week. After that your eye is good enough.
If You Eat Mostly Plants
It works. It takes more volume. A cup of lentils and 150 grams of firm tofu get you to 44 grams, which is one meal. Of the plant foods in the table, soy carries the most protein per bite. Expect bigger plates, and plan the day instead of improvising it.
If Your Appetite Is Gone
On a GLP-1, 150 grams can feel impossible because food stops being interesting. Protein first, at every meal, before anything else on the plate. Yogurt, cottage cheese, and a shake go down when a chicken breast will not. The full plan is in how to keep muscle on a GLP-1.
One caution. If you have kidney disease, a protein target is a decision for your clinician, not for a blog.
What I Built Mallet To Do Here
A daily total at 9 p.m. is a scoreboard. It is too late to change the game. Mallet sets a protein target for your body and goal, takes a meal by voice or photo, and shows what the day still needs while there are meals left to fix it. The meal plans are built to the same number, so the plan and the log agree. If you log in MyFitnessPal today, here is how the two compare.
Say what you ate. Mallet counts the protein, shows what is left for the day, and builds meal plans to your target, so 150 grams stops being a guess. Get early access →
This Week
Log three normal days without changing anything. Find the meal that comes in under 25 grams. It is usually breakfast. Fix that one meal and leave the rest alone. If protein is part of a bigger change, the next read is the body recomp protocol.
